Zone 2 & VO2max: the endurance currency fact-checked

Perhaps the strongest longevity tool costs nothing, is available everywhere and has the best data of the entire catalogue. The episode takes apart the two terms the scene is currently re-spelling: Zone 2 as the foundation and VO2max as the currency.

What it is about

VO2max is the maximum amount of oxygen your body can take up and use per minute, and thus the system performance of lungs, heart, blood, vessels and mitochondria in a single value. Zone 2 is the pace below it, at which metabolism still predominantly burns fat and lactate stays low. The episode explains why precisely this almost embarrassingly easy pace is the most targeted mitochondrial training, how both can be measured — from the lab to the stairs question — and what the data offer everyone who does not have four hours a week to spare and still wants to start.

Key points

  • The 2018 Cleveland Clinic analysis followed over 120,000 people on the treadmill: the least fit had about a fivefold higher risk of death than the fittest.
  • No upper limit was found there — even between very fit and elite, the risk continued to fall.
  • Physiologically, Zone 2 lies below about 2 millimoles of lactate per litre of blood, on the heart rate monitor roughly at 60 to 70 percent of maximum heart rate.
  • World-class endurance athletes train in a polarized way: around 80 percent of their sessions easy, 20 percent really hard, hardly anything in between — exactly the reverse of the tiring middle grey of many recreational athletes.
  • For ordinary mortals, the scene translates this into 3 to 4 hours of Zone 2 per week, spread over 3 to 4 sessions of 45 to 60 minutes each, plus one hard stimulus.
  • The Norwegian protocol consists of four times 4 minutes hard and 4 minutes easy and reliably raises VO2max, even in older people and heart patients.
  • Anyone who does nothing loses about 10 percent of their VO2max per decade of life; values around 40 are considered decent for middle-aged men, above 50 very good.

Where the data stop

The big fitness figures are observational data. That fit people live longer does not in itself mean that fitness is the cause — fit people differ from unfit people in many ways. Here, however, the chain of evidence is unusually strong: the association is dose-dependent, it persists after adjustment for the usual suspects, training studies measurably improve organ functions, and physiology supplies the mechanism as well.

Measurement in everyday life remains imprecise. The estimates from sports watches are good for the trend, not for the decimal place, and the gold standard in the lab usually costs 100 to 250 euros. The zone figures are guide values, not individually determined thresholds. And the order is not arbitrary: anyone who only trains hard is building on sand. Anyone over 40, with pre-existing conditions or after a long break, should have a sports medicine examination before intensive sessions — the hard interval protocol in particular belongs on a checked heart.
